Tips

Simple habits, everyday wellness.

Hi friend! Between Joey’s years as a chiropractor and my 25+ years as a certified fitness professional, we’ve learned that small, steady habits are what really add up. Here are a few of our favorite simple tips you can start today, wherever you are and whatever your routine looks like.

Desk Days

Take a 60-second posture break

Sitting for long stretches is part of modern life. A quick reset every 30 to 45 minutes helps you feel more comfortable and alert through the workday.

Set a gentle reminder on your phone or computer for every 30 to 45 minutes. When it goes off, stand up, let your arms hang, and roll your shoulders back and down five times. Then stand tall as if a string were lifting the crown of your head, and take three slow breaths.

Before you sit back down, take a quick look at your setup. Your screen should sit about at eye level, your feet should rest flat on the floor, and your elbows should bend at roughly 90 degrees. A few chin tucks (gently sliding your chin straight back) are another easy reset. Small tweaks, like a stack of books under a laptop, can make a real difference in how your body feels at the end of the day.

From Dr. Joe: the best posture is your next posture. Changing position often matters more than holding a perfect one.

Nutrition

Start your day with protein

A breakfast built around protein can help you feel satisfied and steady through the morning. It doesn’t have to be complicated.

Many of us reach for a quick breakfast that's mostly carbohydrates, then find ourselves hungry again by mid-morning. Building your first meal around a protein source is a simple way to feel fuller for longer.

Easy options: Greek yogurt with berries and a sprinkle of nuts, eggs scrambled with spinach, cottage cheese with fruit, or a smoothie with a scoop of protein powder. If you're short on time, hard-boil a batch of eggs on Sunday so breakfast is ready to grab all week.

Pair your protein with fiber and color (fruit, vegetables, or whole grains) for a balanced plate. If you have specific dietary needs, check with your own healthcare provider or a registered dietitian for what's right for you.

Movement

Take a short walk after meals

A 10-minute stroll after eating is one of the easiest habits to add to your day, and it’s a lovely way to reconnect with family.

You don't need workout clothes or a plan. After lunch or dinner, head outside or simply walk around your home or office for 10 to 15 minutes at an easy, conversational pace.

Gentle movement after a meal can help you feel lighter and less sluggish, and it adds steps to your day without carving out extra time. It's also a natural moment to unplug: leave the phone in your pocket, notice what's around you, or invite a partner, friend, or the dog along.

Joey and I love our after-dinner walks. They've become our favorite time to talk about the day. Start with just one meal a day and build from there. On rainy days, a few laps around the house or some easy marching in place works too.

Daily Habits

Make hydration easy

Most of us know we should drink more water, but remembering is the hard part. A few small cues can make it automatic.

Try pairing water with things you already do. Drink a glass when you wake up, before each meal, and whenever you refill your coffee. Keeping a reusable bottle in sight (on your desk, in the car, by the couch) is one of the simplest reminders there is.

If plain water feels boring, add slices of lemon, cucumber, or a few berries. Some people like to set small goals, such as finishing one bottle by lunch and another by dinner. Herbal tea and water-rich foods like fruit and vegetables count toward your daily fluids too.

Your needs change with activity, weather, and the time of year, so let thirst be your guide and drink a little more on warm days or after exercise. A handy check: pale yellow is generally a sign you're on the right track.

Rest

Build a calming sleep routine

Good days often start the night before. A simple wind-down routine helps signal to your body that it’s time to rest.

Aim to go to bed and wake up at about the same time each day, even on weekends. Consistency is one of the most helpful things you can do for your sleep rhythm.

About 30 to 60 minutes before bed, dim the lights and set screens aside. Swap scrolling for something relaxing: a few pages of a book, light stretching, a warm shower, or writing down three things you're grateful for. Keep your bedroom cool, dark, and quiet, and consider charging your phone outside the bedroom so it isn’t the last thing you see at night.

Afternoon caffeine and late, heavy meals can make it harder to settle, so notice how they affect you. Start with one change this week, like a set “lights out” time, and add more once it feels natural.

Mobility

Five minutes of daily mobility

You don’t need an hour on a mat. A short routine of gentle movements each day can help you feel looser and move with more ease.

Try this simple sequence in the morning or as a break during the day. Move slowly, breathe, and stay in a comfortable range; it should never feel painful. Pairing it with something you already do, like your morning coffee, makes it easier to remember.

Neck: slowly tilt your ear toward your shoulder, 5 breaths per side. Shoulders: 10 slow arm circles forward and back. Spine: cat-cow on hands and knees, 8 rounds. Hips: a gentle kneeling hip-flexor stretch, 5 breaths per side. Hamstrings: a soft forward fold with bent knees, letting your head hang.

From Dr. Joe: motion is lotion. Little and often beats long and rare. If any movement causes discomfort, skip it and check in with your own provider.
